What makes a program work?
A workout program works when it nails five things: enough weekly volume, sensible frequency, progressive overload, specificity to your goal, and adherence you can sustain. The split, the exercise names and the branding barely matter next to those. Get the five right and almost any reasonable structure grows muscle and builds strength.
Here is what each lever means, and the number behind it:
- Volume — 10–20 hard sets per muscle each week. This is the strongest dose-response driver of size. Schoenfeld, Ogborn and Krieger's 2017 meta-analysis found more weekly sets were associated with more muscle gain, up to a point of diminishing returns. [1]
- Frequency — each muscle 2–3 times a week. On a volume-matched basis, training a muscle twice a week beats once in Schoenfeld's frequency meta-analysis. [2] Frequency is really just a tool to fit your weekly volume in with quality reps.
- Progressive overload. Your loads, reps or sets have to trend up over time, or the body has no reason to change. A good program has a built-in way to add work — not just a list of exercises.
- Specificity. The plan should look like the goal. Training for a heavy 1-rep max needs low-rep practice on the main lifts; training for size needs more moderate-rep volume. [4]
- Adherence. The least glamorous and most decisive. A four-day plan you finish beats a six-day plan you quit in week three — the ACSM's own review stresses that consistency is what turns programming into results. [3]
Read those again and notice what is missing: no magic exercise, no perfect rep number, no secret split. When two programs give a muscle the same weekly volume at a similar frequency and both let you progress, they tend to produce similar results. That is genuinely freeing — it means you can pick the structure that fits your life and trust the fundamentals to do the work. The rest of this guide is about choosing that structure well.
How many days a week should you train?
Most people train best on three to five days a week. Beginners grow well on three full-body sessions; the average intermediate does best on a four-day upper/lower split. More days can mean more weekly volume, but only if you recover from it — an adherable four beats an aspirational six you keep skipping.
Days per week is the first real decision because it dictates almost everything downstream: which split makes sense, how much volume you can fit, and how often each muscle gets trained. Rather than start from a split you saw online, start from the week you actually have. Here is what each option realistically buys you:

Two hard truths sit inside that table. First, there is no bonus for training days you will not consistently show up for — the plan only counts the sessions you finish. Second, more days is a way to fit more volume and frequency, not a goal in itself; if three days lets you hit 10–15 quality sets per muscle, you do not need five. The frequency evidence is why full-body and upper/lower punch above their day count: they hit each muscle two or more times a week without demanding six sessions. How to choose a training split
A training split is just how you divide the body across your training days. The four common choices — full-body, upper/lower, push/pull/legs and the body-part "bro" split — differ mainly in how often each muscle gets trained. Higher-frequency splits (full-body, upper/lower) suit most lifters; the once-a-week bro split suits few.
Choose your split from your training days, not the other way round. Here is how the four stack up:

A few coach notes on the table. Full-body is the most time-efficient way to hit high frequency — ideal on two or three days, though squeezing 15+ sets per muscle into one session gets hard. Upper/lower is the default I hand most intermediates: four days, everything trained twice, and enough room to grow volume. Push/pull/legs is excellent at six days (each muscle twice) but weaker at three, where every muscle is trained only once a week — the exact frequency the research says underperforms. Match the program to your goal and experience
A good program is specific to two things: what you want and where you are. Strength goals need low reps on the main lifts; size needs moderate-rep volume; general fitness needs less of both. And a true beginner needs a simpler, higher-frequency plan than an advanced lifter who has earned the right to more volume and structure.
Start with the goal. Specificity means the program should rehearse the outcome — a powerlifter grooves heavy singles and triples, a bodybuilder accumulates moderate-rep sets, and someone training for health does enough of both to stay strong and mobile. These targets set your rep ranges and where your volume goes:

Then adjust for experience. A beginner's nervous system is still learning the lifts, so frequent practice on a short list of movements pays off fast — start near 10 sets per muscle on a full-body plan and add weight almost every session (see the beginner workout routine). An intermediate has used up those quick gains and needs more total volume, split across four days, with slower progression. An advanced lifter needs the most volume, the most structure, and often periodization to keep moving. Notice that the goal changes the reps and split emphasis, but the fundamentals from the first section never change — you still want 10–20 hard sets per muscle, trained two to three times a week, progressing over time. Exercise selection: compounds first
Build every program around compound lifts, then fill gaps with isolation work. Compounds — squats, deadlifts, presses, rows and pull-ups — load the most muscle and let you move the most weight, so they deliver the bulk of your growth and strength per set. Isolations bring up lagging muscles the big lifts miss.
You do not need dozens of exercises. A muscle grows from hard sets in an effective rep range, not from novelty, so a compact list you can progress beats a rotating menu you never master. For each muscle, pick one or two compounds and one or two isolations, and stick with them long enough to add weight:
- Legs: the barbell back squat and deadlift as anchors, plus leg curls or lunges.
- Chest and shoulders: the bench press and an overhead press, with a lateral raise for delts.
- Back: rows and pull-ups for width and thickness, with face pulls for the rear delts.
Two selection rules matter more than the exact list. First, choose lifts you can load progressively and perform without pain — the best exercise is one you can add weight to for months. Second, cover every major muscle across the week; a program with big pressing volume and no back work builds imbalance, not physique. Compounds should account for most of your sets, with isolations layered on for the muscles that need extra attention — side delts, biceps, calves and rear delts are the usual suspects. Rep ranges stay tied to your goal: heavier and lower on the main lifts, moderate on the isolations. Periodization: linear vs undulating
Periodization is planned variation in your training over time — cycling volume and intensity instead of doing the same thing every week. The two common models are linear (reps fall and load rises across weeks) and undulating (rep range and intensity change within a single week). Both beat unplanned training for strength; the gap between them is small.
You do not need periodization on day one. A beginner progresses fastest by simply adding weight or reps each session, and that is a perfectly valid — if informal — progression. Periodization earns its keep once those easy gains slow and you need structure to keep moving and to manage fatigue. The evidence backs planned over unplanned training: Williams and colleagues' 2017 meta-analysis found periodized programs produced greater maximal-strength gains than non-periodized ones. [5] A 2022 volume-equated review reached a similar verdict for strength, while finding periodization made little difference to hypertrophy once volume was matched. [6]

Linear versus undulating is the choice most lifters agonise over, and the honest answer is that it barely matters. Grgic and colleagues' meta-analysis found no significant difference between linear and daily undulating periodization for muscle growth. [7] Undulating tends to edge ahead for strength in some trials and suits intermediates who like variety within the week; linear is simpler and works well for novices and for peaking toward a test. How to build your own program
You can write a solid program in seven decisions: set your days, pick a split, assign 10–20 weekly sets per muscle, choose one or two compounds plus one or two isolations each, set rep ranges to your goal, add a progression rule, and schedule a deload. Do those in order and the plan almost writes itself.
Nothing here is exotic — you are just assembling the fundamentals from earlier sections into a weekly template. Work through it top to bottom:
- 1. Set your training days first. Be honest about the week you actually have — 3 or 4 solid days beats a 6-day plan you abandon by week three.
- 2. Pick the split that fits those days. Two to three days points to full-body; four to a matching upper/lower; five to six to push/pull/legs.
- 3. Assign 10–20 hard sets per muscle per week. Start nearer 10 as a beginner and add sets over months as recovery allows.
- 4. Choose one or two compounds plus one or two isolations per muscle. The big lifts drive most of the growth; isolations bring up the lagging bits.
- 5. Set rep ranges to your goal. 1–5 for strength, 6–12 for size, 8–15 for general fitness — all effective when taken close to failure.
- 6. Build in a way to progress. Double progression is the simplest: add reps until you hit the top of the range, then add weight and drop back down.
- 7. Schedule a deload every 4–8 weeks. A lighter week clears accumulated fatigue and lets the next block start fresh.
A worked example makes it concrete. Say you have four days and want to build muscle. You choose an upper/lower split (step 2), which trains everything twice a week. You aim for about 16 sets on chest and back and 12–16 on legs and shoulders across the week (step 3). On upper days you run bench press, a row, an overhead press and pull-ups, plus lateral raises and curls (step 4), in the 6–12 range (step 5). You use double progression — add a rep each week until you hit the top of the range, then add 2.5 kg and reset (step 6). Every seventh or eighth week you drop the weights by about a third for a deload (step 7). That is a complete, progressive, goal-specific program, written in ten minutes. How to progress and when to deload
Progress by adding reps first, then weight — the double-progression method — and track every set so you can prove the trend is up. When your logged numbers stall for two or three weeks despite good food and sleep, take a deload: a lighter week that clears fatigue and sets up the next jump.
Progressive overload is the engine of every program, but "add weight" is too blunt for most sessions. Double progression is the practical version: pick a rep range, say 8–12, and each week try to add reps within it. Once you hit 12 on all your sets, add the smallest load you can — 2.5 kg on a barbell, one increment on a machine — and drop back to 8. Repeat. This gives you a small win almost every week while keeping the reps in a range that grows muscle. Progress is never a straight line, though. Fatigue accumulates, loads stop moving, and joints feel beaten up — those are recovery signals, not reasons to add more work. That is where the deload comes in: every four to eight weeks, or whenever progress genuinely stalls, take a planned week at roughly two-thirds of your normal load or volume. Common program mistakes
Most stalled programs share the same handful of errors: hopping between plans, copying an advanced routine too early, choosing a split you can't sustain, never progressing the load, chasing novelty over consistency, and skipping deloads. Fix these before you go looking for a better program — the fault is usually in the running, not the plan.
These are the mistakes I see most often, with the fix for each:
- Program hopping. — A new plan every fortnight resets your progression. Run one for 8–12 weeks before you judge it.
- Copying an advanced routine too early. — A six-day pro split wastes a beginner’s fast early gains. Match the plan to your training age.
- Picking a split you can’t sustain. — The best program is the one you finish. Four adherable days beat six aspirational ones.
- Never progressing the load. — Same weights forever removes the reason to adapt. Track your numbers and beat them.
- Chasing novelty over consistency. — New exercises feel productive but reset your baselines. Change one variable at a time.
- Skipping deloads. — Grinding through fatigue stalls progress. A planned light week usually unlocks the next jump.
Notice the theme: nearly every mistake is a failure of patience, not knowledge. The lifter who runs an average program for a year with honest progression will out-build the one who chases the perfect split every few weeks. Pick something reasonable, follow it, log it, and change one thing at a time only when the numbers tell you to.
