Why does footwear matter for lifting at all?
Footwear matters because heavy lifting is a push against the floor, and you can only push as hard as your base is stable. A firm, incompressible sole sends your force straight into the bar; a soft, cushioned midsole absorbs and redirects some of it, and shifts under load so your feet feel unsteady.
Think of your foot as the foundation of a building. On a squat, deadlift or overhead press you are driving through the ground, and any give in that foundation leaks power and adds wobble. A running shoe is engineered to do the opposite of what you want here: its thick, angled foam is built to compress and absorb impact for repeated foot strikes. Under a loaded bar that same foam squishes — often unevenly, side to side — which is why heavy work in runners feels tippy and imprecise. That makes a soft running shoe the worst choice for serious lifting.
A good lifting surface is hard, flat and grippy, so your weight stays exactly where you put it and your whole foot stays planted. For pressing movements a rigid sole also keeps full-range, well-braced reps honest by refusing to bleed force into the floor. None of this requires a fancy shoe — it requires the right kind of sole.
You want a stable, incompressible base. A soft running-shoe midsole wastes force and is unstable under heavy loads, so it is the worst pick for serious lifting. A flat, hard-soled shoe fixes 90% of the problem for free.
What are the three main types of lifting shoe?
There are three practical options: heeled weightlifting shoes with a hard raised sole, flat or minimalist shoes with a thin firm sole, and cross-trainers or hybrids built for mixed sessions. Each suits a different job, and most lifters only ever need one of the first two.

Heeled weightlifting shoes have a hard, non-compressing wedge (TPU or, on older models, wood) and a metatarsal strap. That raised, solid heel is their whole point — it changes how you squat, which we get into below. Flat or minimalist shoes — think Chuck Taylors, canvas trainers, or purpose-built barefoot-style lifting shoes — give a thin, hard, stable platform close to the ground. Cross-trainers and hybrids sit in between: firmer than a runner, but with some forefoot flex so you can jog or jump in them. They are a compromise for sessions that mix lifting with conditioning, not a specialist tool for a heavy strength day.
What does a raised heel do for the squat?
A raised heel tilts your shin forward, which effectively adds ankle range of motion. That lets many lifters reach depth with a more upright torso, which is useful if your ankle mobility is limited or if you squat high-bar or Olympic style. It shifts squat mechanics; it does not add free strength.
This is the best-studied footwear question in the gym. Sato and colleagues found that weightlifting shoes produced measurable kinematic changes in the barbell back squat, including a more upright trunk and shin position. [1] Legg's 2017 study reported similar kinetic and kinematic shifts with weightlifting shoes versus flat footwear. [2] Charlton found that adding a heel wedge altered hip, pelvis and trunk biomechanics during squatting in resistance-trained lifters, [3] and Sinclair's work showed footwear changes both 3-D kinematics and muscle activation in the back squat. [4] A 2021 review of the whole literature by Pangan and Leineweber reached the same practical conclusion: an elevated heel reliably shifts you toward a more upright, knee-dominant squat. [5]
Here is the honest part. Those are position changes, not guaranteed performance gains. A more upright torso can feel more stable and lets tight-ankled lifters hit full depth without their heels lifting or their lower back rounding — genuinely valuable if that is your limiter. But if you already squat deep and comfortable in flat shoes, a heel mostly just changes the feel. For a low-bar powerlifting squat, where a forward lean is intended, a flat shoe or a small heel is often the better match. What is the best shoe for the deadlift?
The best deadlift shoe is flat, thin and hard — or bare feet or socks where your gym allows it. A thin sole keeps you close to the floor, which shortens the distance the bar has to travel and gives you a stable, grounded base to pull from. A raised heel is a disadvantage here.
The conventional deadlift is the mirror image of the squat argument. You do not want extra height between you and the floor, because every millimetre of sole adds to the range the bar travels. You also do not want a heel that tips your weight toward your toes — a deadlift wants your weight balanced over your mid-foot with the bar close to your shins. So the thick, wedged weightlifting shoe that helps your squat actively works against your deadlift. Keep a flat option in your bag, or simply pull in socks if the rules allow. This is why you will see experienced lifters change shoes between their squat and deadlift on the same day.
What should you wear for general training, and who really needs specialty shoes?
For general training, a flat hard-soled shoe handles almost everything: machines, dumbbells, presses, rows and moderate squatting. Most people are genuinely fine here and never need specialty footwear. Dedicated weightlifting shoes earn their price mainly for serious squatters, Olympic lifters, and anyone whose ankle mobility blocks depth.
It is worth being blunt because the internet is not: the majority of gym-goers do not need a $150 shoe. If your training is a mix of compound lifts, machine work and hypertrophy sets, one flat, firm, stable shoe covers the lot. Who does benefit from a specialty shoe? Committed squatters chasing depth, Olympic weightlifters who need that upright catch position, lifters with stiff ankles who cannot reach depth flat-footed, and people with long femurs who fold far forward in a flat-shoe squat. How much heel height do you actually need?
Heel height is not one-size-fits-all. Zero drop suits deadlifts and lifters with good ankle mobility; the standard 19 mm weightlifting-shoe heel is a safe default for most squatters; and a taller 22–25 mm heel helps Olympic lifters and anyone with very tight ankles or long femurs. More heel is not automatically better.

The mechanism is simple: more heel means more effective ankle range, more forward knee travel, and a more upright torso. Lu and colleagues found that heel-lift insoles changed lower-limb muscle activation and joint work during barbell squats, [6] which lines up with the shoe studies above. [1] [3] My opinion, from watching a lot of squats: start with the standard 19 mm if you buy a lifting shoe, and only go taller if you are doing Olympic lifts or your ankles are genuinely the limiter. Chasing the biggest heel you can find usually just makes the squat feel unfamiliar.
What about barefoot and mobility?
Barefoot or minimalist lifting gives you maximum stability and the shortest deadlift range, and many strong lifters swear by it for low-bar squats and pulls. The catch is ankle mobility: if you cannot reach depth flat-footed without your heels rising or your back rounding, a raised heel usually solves that faster than going barefoot.
There is nothing magic about being barefoot — the benefit is simply a flat, hard, grounded foot with no cushioning to compress. For deadlifts, rows and presses that is close to ideal, and many gyms allow socks or thin minimalist shoes. Where barefoot falls short is exactly where a heel shines: deep, upright squatting with restricted ankles. If you are working on that restriction, keep training mobility alongside the gear rather than treating the shoe as a permanent fix — the wedge compensates for tight ankles, it does not lengthen them.
How should you buy lifting shoes?
Buy for your actual training. If you squat seriously and your ankles limit depth, get a weightlifting shoe with a ~19 mm heel and a hard, non-compressing sole. If you deadlift, do general training, or are new, get a flat, thin, firm shoe — or use one you already own. Fit snug, not tight.
A few practical pointers, and I will flag these as opinion rather than lab-tested fact. Look for a genuinely hard, incompressible sole — press your thumb into it; if it gives, it is too soft. A weightlifting shoe should have a solid heel and a secure strap so your foot does not slide. Size them to sit snug with your toes just short of the end, since a sloppy fit undermines the stability you paid for. Do not buy a heeled shoe as a beginner reflex; a flat shoe teaches you the lifts and costs nothing extra. And if you only buy one thing, buy the flat option first — it is more versatile and covers more of your training.
What are the most common footwear mistakes?
The most common footwear mistakes are all avoidable: lifting heavy in cushioned running shoes, buying a heeled shoe to paper over a technique problem, deadlifting in tall weightlifting shoes, over-buying as a beginner, and training in worn-out trainers that lean to one side.
- Squatting or deadlifting heavy in running shoes. — The soft, angled midsole compresses unevenly under load — you leak force and wobble. It is the single most common footwear mistake, and it is the one worth fixing first.
- Buying a heeled shoe to fix a technique problem. — If you cave your knees or lose your brace, a raised heel hides it, it does not solve it. Address ankle mobility and bracing first; treat the shoe as a tool, not a patch.
- Deadlifting in thick-heeled weightlifting shoes. — A tall heel adds range of motion and tips your weight forward — the opposite of what a deadlift wants. Switch to a flat shoe or, where the gym allows, socks.
- Assuming a beginner needs specialty shoes. — For your first year, a flat hard-soled shoe is plenty. Spend the money on coaching and consistency; buy the weightlifting shoe once you know you love squatting.
- Training in worn-out, uneven trainers. — A midsole that has collapsed on one side quietly tilts every rep. If your shoes lean when set on a table, they are steering your lifts. Replace them.
