Sumo vs conventional deadlift.

Sumo and conventional are two legal deadlift stances that move the same bar differently. Sumo uses a wide stance with hands inside the knees, a more upright torso and a shorter bar path. Conventional uses a hip-width stance with hands outside the knees and more hip hinge. Neither is better — the best one depends on your build.

What is the difference between sumo and conventional?

The difference is stance and grip. In the conventional deadlift your feet are about hip-width and your hands grip outside your knees. In the sumo deadlift your feet are wide with toes turned out and your hands grip inside your knees, which starts the hips lower, keeps the torso more upright and shortens the distance the bar has to travel.

Both are compound exercises that pull the same loaded barbell from the floor to a standing lockout under the same rules — hips and knees locked, shoulders back. What changes is the geometry of your body around the bar.

Conventional is the pull most people picture: a hip-width stance, a clear hip hinge, and a fairly horizontal back at the start. Because your hands are outside your legs, the bar sits a touch lower and travels a longer path. It leans on the hamstrings, glutes and spinal erectors, and it is the stance shared with hip-hinge cousins like the Romanian deadlift. Sumo spreads the feet wide, points the toes out, and drops the hips between them so you can reach inside your knees to grip. That wide base pulls your hips closer to the bar and stands your torso up, which trims the range of motion and shifts more of the load onto the quads, adductors and glutes. Neither version skips the full range of motion the rules demand — sumo simply has less range to cover because of where your body sits.

How do the biomechanics differ?

Sumo shortens the range of motion and stands the torso up; conventional keeps a longer bar path and a more horizontal back. Escamilla's 3D analysis found the sumo pull moves the bar a shorter vertical distance and produces less overall mechanical work, while placing more demand at the knees and less shear on the lower back. [1]

The upright sumo torso is the key mechanical difference. When your back is closer to vertical, the horizontal distance between your hips and the bar — the moment arm the spine has to resist — shrinks, so the lower back sees less rotational load. Escamilla's team measured this directly: sumo produced smaller torque demands on the lumbar spine and hips, and greater demands at the knees, than conventional. [1] A more recent biomechanical comparison reached the same broad picture, reporting greater knee involvement and a shorter, more vertical bar path in sumo. [5]

Conventional trades that shorter path for a stronger starting position off the floor. The deeper hinge lets a strong back and hamstrings break the bar upward, but it also means a longer grind and more work through the mid-shin. That is the honest trade: sumo does less total mechanical work per rep, conventional covers more range but often feels more powerful at the very bottom.

Which muscles does each stance hit?

Both stances train the whole posterior chain and legs, and the measured differences are modest. EMG studies show sumo activates the quadriceps and shins a little more, while conventional slightly favours the calves. The glutes, hamstrings and spinal erectors work hard in both, with no big gap between them. [2]

Escamilla's electromyography study is the clearest head-to-head. It found significantly greater activity in the vastus medialis, vastus lateralis and tibialis anterior during sumo, and greater medial gastrocnemius (calf) activity during conventional. [2] Crucially, the hamstrings, glutes and lower-back muscles showed no significant difference between the two — the popular idea that sumo is "all legs" and conventional is "all back" overstates a small effect.

The broader picture from Martin-Fuentes and colleagues' systematic review lines up with this. Across deadlift variants, the erector spinae and quadriceps tend to be more active than the glutes and hamstrings, and methodology varies enough between studies that fine distinctions should be read cautiously. [3] The practical takeaway: choose your stance for leverage and comfort, not because one magically builds a body part the other ignores. Which stance lets you lift more?

It depends on the individual — there is no across-the-board winner. Cholewa and colleagues found no significant average difference in deadlift one-rep max between sumo and conventional. Your limb lengths, hip anatomy and mobility decide which stance gives you better leverage, and the only reliable test is your own top set. [4]

Sumo's shorter bar path is a real advantage for some lifters: less distance to move the same weight can mean a heavier one-rep max. But that shorter path comes with a weaker position off the floor and a heavy demand on hip mobility, which cancels the benefit for others. Cholewa's study measured a range of body proportions and found the only meaningful predictor was the ratio of sitting height to standing height — in plain terms, lifters with a longer torso tended to do relatively better at sumo, and those with a shorter torso at conventional. [4]

That is a small, probabilistic nudge, not a law. Plenty of long-torso lifters pull huge conventional numbers and vice versa. The two stances trade the same weight for different mechanics: sumo gives you a shorter pull and a more upright, back-friendly position at the cost of hip mobility; conventional gives you a stronger start off the floor at the cost of a longer, more spine-loaded range. Read the table as tendencies, not guarantees. A lifter with excellent hip mobility and a long torso might find sumo comfortable and back-friendly, while a short-limbed lifter may feel cramped in the wide stance and pull far more conventional. Your body settles which column applies to you.

How do you figure out which is right for you?

Try both, then keep the one where the bar moves fastest and your position stays strongest. Consider your leverages — torso and limb lengths, hip mobility — and where you are already strong. If your back is your engine, conventional often wins; if your quads and hips are, and your back is a limiter, sumo is worth a real trial.

The only honest way to choose is to test. Spend two to three weeks pulling each stance from light to moderately heavy, filming a few sets from the side, and watching two things: how quickly the bar leaves the floor, and whether your back stays braced or starts to round. Is sumo deadlift cheating?

No. Sumo is not cheating. It is legal in every major powerlifting federation and lifts the same barbell over the same range required by the rules — off the floor to a locked-out standing finish. The shorter bar path is a leverage difference, not a rules loophole, and it comes bundled with higher hip-mobility and quad demands.

The "cheating" accusation comes from the fact that sumo has a shorter range of motion, so the bar travels less distance. That is true — but distance is not the metric a deadlift judges. The lift asks you to stand up with a loaded bar under fixed rules, and both stances satisfy them identically. Sumo shifts work toward the quads, adductors and hips and away from the lower back; it does not remove work, it redistributes it. [1] [2]

Every lifter is free to use either stance in the same meet, so there is no unfair advantage — the option is on the table for everyone. Picking the stance that best fits your leverages is smart lifting, the same way a tall swimmer using their reach is not cheating. Pull whichever moves the most weight for you and ignore the internet.

Can you train both stances?

Yes, and many strong lifters do. A common approach is to compete or test in your best stance and use the other as an accessory to attack weak points: sumo work to build quad drive and lockout, conventional or deficit pulls to build the back and off-the-floor strength. Rotate them in blocks rather than maxing both every week.

Training both spreads stress differently and can round out weak positions, but it also splits your practice. Deadlifts are fatiguing, so most lifters cannot pull heavy in two stances weekly without recovery suffering. A workable structure is to keep one stance as your main lift for the block and slot the other in at lighter, higher-rep volume once a week — or to alternate stances between training blocks entirely. Technique keys for each stance

Both pulls share the same non-negotiables: bar over mid-foot, slack pulled out before the plates move, a braced neutral spine, and hips and shoulders rising together. The stance-specific cues differ mainly in how you set the feet and where you drive.

Sumo setup, step by step

  • Set feet wide with shins nearly touching the plates and toes turned out so knees can track over them.
  • Grip inside your knees, drop the hips and pull the slack out of the bar until you feel the plates load.
  • Open the knees out over the toes, spread the floor, and push the whole floor away rather than yanking the bar up.
  • Keep the bar dragging up your shins and the chest tall; the hips and shoulders should rise together.

Conventional setup, step by step

  • Stand with feet hip-width, bar over mid-foot, and hinge down to grip just outside your legs.
  • Set the lats — imagine squeezing oranges in your armpits — and pull the slack out before the bar moves.
  • Push the floor away and keep the bar tight to your legs; let the hips and chest rise at the same rate.
  • Finish by driving the hips through to a tall lockout without leaning back or hyperextending.

Whichever you pull, the biggest shared error is rushing the start. Build tension against the bar first — you should feel the plates get "heavy" before they leave the floor — then drive. Common mistakes with both stances

The mistakes that cap a deadlift are usually setup errors, not strength problems: copying a stance that fights your build, jerking the bar off the floor, and letting the hips shoot up ahead of the chest. Fix these before you touch a new program.

  • Copying a lifter with a different build. — The stance that suits your favourite pro may fight your leverages. Test both against your own body, not their highlight reel.
  • Pulling sumo with no hip mobility. — If you cannot get your hips down and knees out, sumo turns into a stiff-legged pull. Earn the position with mobility work first.
  • Jerking the bar off the floor. — Both stances need you to pull the slack out and build tension before the plates leave the ground. A hard yank spikes your back and misgrooves the bar path.
  • Letting the hips shoot up first. — When hips rise faster than the chest, the bar drifts forward and the back rounds. Cue hips and shoulders to move together off the floor.
  • Training only one stance and never revisiting. — Leverages, mobility and weak points change over years of lifting. Retest the other stance occasionally instead of assuming your teenage choice still wins.
