Powerlifting: get strong.

Powerlifting is a strength sport built on three barbell lifts — the squat, bench press and deadlift — where you get three attempts at each and your heaviest successful single counts toward your total. Training it means heavy loads, low reps, and steadily adding weight to the bar while you recover enough to keep pushing.

What powerlifting is

Powerlifting is a strength sport contested on three barbell lifts — the squat, bench press and deadlift — performed in that order. You get three attempts at each, the best legal single in every lift counts, and the sum of your three best lifts is your total, which decides placing within your weight class.

Each lift has strict standards. The back squat must reach depth where the hip crease drops below the top of the knee. The bench press requires a pause on the chest until the referee calls "press". The deadlift is a clean lockout with shoulders back and knees straight. Three referees judge each attempt and give white or red lights; two of three whites make the lift good.

An attempt is a single rep at a chosen weight, and you pick your three attempts strategically. A smart lifter opens light enough to bank a number, takes a near-personal-best on the second, and saves the real risk for the third. Miss all three and you "bomb out" of that lift, which zeroes your total — so attempt selection is its own skill, not an afterthought.

The appeal is simple. There is no judging panel scoring your symmetry and no clock. The bar either goes up to standard or it does not, and your job across a whole training block is to make that number climb. That clarity is why powerlifting sits at the centre of strength training — and why so much of general muscle-building advice borrows from it.

Strength vs hypertrophy training

Training for strength and training for size overlap but are not the same. Strength work uses heavy loads (80–100% of your one-rep max) for low reps (1–5) with long rests, and it is specific to the exact lifts you want stronger. Hypertrophy work uses moderate loads for more reps to grow the muscle underneath.

Both build muscle. Schoenfeld and colleagues' 2017 meta-analysis of low- versus high-load training found that muscle growth was similar across a wide range of loads when sets were taken close to failure — but strength gains clearly favoured the heavier loads. [2] The 2021 re-examination of the repetition continuum reached the same split: size is flexible on load, but maximal strength is best trained heavy and specific. [1] That is the whole logic of powerlifting programming.

The word that separates them is specificity. To bench more, you have to bench — heavy, competition-style, often. A bigger chest helps, but the neural skill of bracing, grooving a bar path and expressing force under a maximal load is trained by the lift itself. Here is how intensity maps to purpose across a training block:

In practice you use both. You build muscle with higher-rep hypertrophy work in the off-season, then bias toward heavy, specific singles, doubles and triples as a meet nears. The muscle is the engine; the heavy specific practice is learning to drive it.

How to program the big three

Program each competition lift by training it two to three times a week, keeping most work in the 3–5 rep range at 75–87% of your one-rep max, and adding a little load or a rep each week. Progress the training weight gradually over a block, then back off to recover before you test or compete.

The engine of every program is progressive overload — the bar has to get heavier over time or you stop adapting. The simplest version, popular with beginners, is straight linear progression: add 2.5 kg to the bar every session until you stall. It works for months precisely because raw beginners recover fast and their nervous system is still learning the pattern. [3]

Intermediates need slower, wave-loaded progression. Here is a five-week squat block that climbs in intensity, drops volume as the weight rises, then deloads before you retest and reset your training max 2.5–5 kg higher:

Frequency matters as much as load. Schoenfeld's frequency meta-analysis found that spreading volume across more sessions per week improves results on a volume-matched basis, [10] and for a skill-heavy lift, more exposures also means more technique practice. That is why most powerlifters squat and bench two to three times a week rather than blasting each once. Accessory work

Accessory work is the supplemental lifts you add around the big three to build muscle and fix weak points. You program them after your main lift for higher reps — usually 6–12 — targeting the exact spot where your squat, bench or deadlift breaks down, plus general back, hamstring and triceps volume to stay durable.

The main lifts train the skill; accessories build the raw material and cover the gaps. If your bench stalls two inches off the chest, more competition bench alone rarely fixes it — you need close-grip work and triceps volume to strengthen that range. This is where hypertrophy training pays off: the extra muscle you grow with 6–12 rep work is what a heavy single eventually expresses. [9]

Match the accessory to the sticking point rather than adding random machines:

Two rules keep accessories useful. First, they serve the main lifts, so never let them cost so much fatigue that your squat, bench and deadlift suffer the next day. Second, most of your accessory volume should go to the back, hamstrings, triceps and upper back — the muscles that both drive the total and keep your joints healthy under heavy load. Periodization & peaking

Periodization is the planned change in volume and intensity across a training cycle, and peaking is the final phase that turns training strength into a platform max. You build muscle and work capacity early with higher volume, shift toward heavier and more specific work in the middle, then taper fatigue before you test or compete.

Structured periodization beats just adding weight forever. Williams and colleagues' 2017 meta-analysis found periodized resistance training produced greater maximal-strength gains than non-periodized training, [4] and the ACSM's progression-model position stand recommends systematically varying volume and intensity as lifters advance. [3] The practical shape most powerlifters use runs across three phases:

  • Hypertrophy / accumulation. Higher volume, moderate loads (65–80% 1RM, 6–10 reps). Build muscle and work capacity, usually furthest from a meet.
  • Strength / intensification. Volume drops, load climbs (80–90% 1RM, 3–5 reps). Sharpen the specific competition lifts.
  • Peak / taper. Very heavy, very low volume singles and doubles (90%+ 1RM), then a sharp cut in volume the final one to two weeks so fatigue clears and strength surfaces.

The peak is where lifters most often get it wrong — either grinding heavy right up to meet day and showing up flat, or tapering so long they lose sharpness. The fix is a planned drop in volume while keeping some heavy exposure, so you arrive fresh but still primed. RPE & autoregulation

RPE — rating of perceived exertion — is a 1–10 scale of how hard a set felt, based on how many reps you had left in reserve. RPE 8 means two reps left, RPE 10 means none. Autoregulation uses that reading to adjust load day to day, so a strong day gets heavier and a rough day gets lighter.

Fixed percentages assume you feel identical every session, and you do not. Sleep, stress and prior fatigue all move your real strength. The reps-in-reserve RPE scale, formalised by Helms and colleagues in 2016, lets you anchor a set to effort rather than a rigid number, [5] and Zourdos and colleagues showed lifters can rate proximity to failure with useful accuracy, especially in the heavy 1–5 rep range. [6] Here is the working scale:

In practice you might program "work up to a top set of 3 at RPE 8, then three back-off sets at 80% of that". On a good day that top triple might be 160 kg; on a tired day it might be 150 kg — and both are correct, because you trained the right effort instead of forcing a number your body was not ready for. Powerlifting vs bodybuilding

Powerlifting and bodybuilding are different sports with different scoreboards. Powerlifting is judged on how much weight you lift in three specific barbell lifts; bodybuilding is judged on how your physique looks on stage. That single difference reshapes how each trains, eats and measures progress.

A powerlifter's training is specific and heavy — low reps, long rests, and endless practice of the same three lifts, because the goal is a maximal single. A bodybuilder chases muscle size and symmetry, so they train a wider range of exercises for more reps, take sets closer to failure, and care about which muscle is doing the work rather than how much total weight moved. Since muscle grows across a broad load range, [1] bodybuilders have far more freedom in exercise and rep choice.

Nutrition splits too. Bodybuilders diet to very low body fat for a show and eat within a weight class only loosely; powerlifters usually eat to fuel performance and hit a target weight class, and many carry more body fat because it can help leverages and recovery. Neither is more "real" — they optimise for different outcomes.

Sumo vs conventional deadlift

Sumo and conventional are the two legal deadlift stances. Conventional uses a hip-width stance with hands outside the knees and loads the hips, lower back and hamstrings. Sumo uses a wide stance with hands inside the knees, which shortens the range of motion and shifts more work to the quads and hips.

Biomechanics research maps the trade-off clearly. Escamilla and colleagues' three-dimensional analysis found sumo reduces the vertical bar distance and keeps the bar closer to the body, lowering the demand on the lower back, [7] while their EMG work showed sumo recruits more quadriceps and conventional places more emphasis on the spinal erectors and hamstrings. [8] Neither is a cheat code — each simply plays to different leverages.

Which one you should pull depends on your build and what feels strong. Lifters with long legs and a short torso often favour sumo; those with strong hips and backs and shorter limbs often pull more conventional. The only honest way to choose is to train both for a few weeks, film them, and see which lets you move more weight with a position you can hold.

A practical approach is to specialise in one for competition while keeping the other as an accessory to cover its strengths. Meet-day basics

A powerlifting meet is nine attempts across a long day — three squats, three benches, three deadlifts, judged to strict standards. You weigh in for your class, pick three attempts per lift, follow the referee's commands, and try to bank a legal number in each lift so you post a total rather than bombing out.

The day rewards preparation over heroics. Your first meet is mostly about learning the flow: the commands, the timing between attempts, and lifting under judges instead of alone in your gym. Here is the basic sequence:

  • Weigh in for your weight class, then eat and rehydrate before you lift.
  • Nine attempts total — three each in squat, bench, then deadlift, best single per lift counts.
  • Open with roughly 90% of your best — a weight you would make on your worst day.
  • Take a small jump to a near-PR second attempt, then a genuine stretch on the third.
  • Follow the referee commands: squat waits for "squat" and "rack"; bench needs "start", "press", "rack"; deadlift waits for "down".

Attempt selection is the strategy that separates a good total from a bombed one. The classic rule is to open with a weight you could hit on your worst day — roughly 90% of your best — so you have a number on the board and settle your nerves. The second attempt is a near-PR you are confident about, and only the third is a genuine reach. Miss your opener too heavy and the whole lift can unravel.

Logistics matter as much as strength on the day. Eat and rehydrate after weigh-in, warm up to time your last warmup close to when you are called, and lean on a handler or coach to pick attempts so you can focus on lifting. Common mistakes

The mistakes that stall a powerlifting total are almost always the same handful: maxing out too often, training without a real program, skipping weak-point accessories, chasing load before technique, and ignoring recovery and the peak. Fix these before you go looking for advanced tricks.

  • Maxing out every session. — Grinding heavy singles weekly burns you out and stalls the total. Most training should sit at RPE 7–8, not 10.
  • No real program. — Random heavy days do not add up. Run a structured block for 8–12 weeks so progression and peaking actually stack.
  • Skipping weak-point accessories. — Your total is capped by your worst sticking point. Train it directly instead of only repeating the main lifts.
  • Chasing load before technique. — Sloppy depth, bar path or bracing turns strength into injury risk. Own the pattern light, then add weight.
  • Ignoring recovery and the peak. — Strength shows up on the platform after a taper, not the week you train hardest. Deload and peak before you test.

Notice the pattern: none of these are exotic. They are impatience — wanting today's session to feel maximal instead of trusting a block to add weight over months. Strength is a slow, stubborn adaptation. Train mostly at RPE 7–8, run a structured plan, cover your weak points, and let a taper reveal what you built. That is the whole game.
