How to increase your squat.

To increase your squat, squat two to three times a week, push total volume up over time, and add a little load or a rep whenever the bar moves well — real progressive overload, not random maxing. What actually makes your squat go up?

Your squat goes up when you get better at squatting and stronger everywhere the squat demands force: dial in technique, squat more often and more specifically, apply progressive overload, build general leg and back strength, patch your weak points, and brace and drive with intent. Everything else is a detail hanging off those six drivers.

There is no secret exercise and no magic set-and-rep scheme. A squat is a skill and a strength expression at the same time, which is why the barbell back squat itself is the best tool for improving it — a principle strength coaches call specificity. Get generally stronger legs and back so the ceiling rises, then practise the lift enough to reach it. Here is how the six drivers fit together.

If you strip it down, two of these carry most of the load: progressive overload (keep adding demand) and specificity (keep squatting). The rest sharpen how efficiently you express it. A weak lifter with perfect technique still squats little; a strong lifter with sloppy technique leaks force. You want both.

Key finding

Periodized training — planned, progressive changes in load and volume — produces larger maximal-strength gains than doing the same workout on repeat, according to Williams et al.'s 2017 meta-analysis in Sports Medicine. [4] A plan beats random effort.

How often should you squat for strength?

Squat two to three times a week to build strength fastest. Training a muscle at least twice weekly beats once weekly on a volume-matched basis, and squatting more often gives you more practice at the skill while spreading total volume into recoverable doses. Most lifters progress on roughly 8-16 hard squat sets per week.

Schoenfeld, Ogborn and Krieger's 2016 frequency meta-analysis found that when weekly volume is equal, training a muscle twice a week produced greater hypertrophy than once a week (effect size 0.49 vs 0.30). [1] More muscle raises your strength ceiling, and the extra squat sessions double or triple your practice reps at the movement. Their volume work also points the same way: more weekly sets, up to a point, means more growth, roughly a graded dose-response. [2]

The practical move is to split your squatting into a heavy day and a volume day rather than trying to go maximal every session. One day trains the top-end strength, the other builds the muscle and grooves the pattern — and neither one buries you before the next. A concrete three-day week might look like this: Monday is your heavy squat day, Wednesday is an upper-body or accessory day that leaves the legs alone, and Friday is your volume squat day. That layout puts 48 hours between hard squat sessions, hits the twice-weekly minimum with room to spare, and keeps every squat session fresh enough to move well. If you can only train twice, keep both squat days and simply pair each with your pressing and pulling work.

How do you program your squat for strength?

Program two squat days a week — a heavy day for top-end strength and a volume day for muscle — and progress with percentages or RPE so the load trends up on purpose. Run a block for four to six weeks, add small weight when the bar moves well, then deload before you stall. Structure beats maxing out on feel.

You can drive load two ways. Percentage-based progression anchors sets to a percentage of your one-rep max — clean and predictable, and easy to estimate with the 1RM calculator. RPE-based progression auto-regulates to how you feel that day, which handles bad-sleep weeks better. Both work; pick one and be consistent. Percentages are off a realistic max, not an ego number. Warm up with 2-3 ramp-up sets before your working sets, keep the volume-day loads snappy rather than grinding, and after the deload retest and start a fresh block 2.5-5 kg heavier. How do you find and fix your sticking point?

Your sticking point is where the bar slows on a hard squat, and it points straight at the weak link. Failing in the hole usually means weak quads or a lost position; a mid-range grind means slow drive off the bottom; a lockout stall means weak glutes and lower back. Match the accessory to the spot and the whole lift moves.

Film a heavy set from the side and watch where the bar decelerates. Then program the accessory that trains that exact position for a four-to-six-week block, not a random grab-bag. Here is the map most coaches use.

A quick read: if you collapse forward out of the bottom, your quads and position need work, so front squats and pause squats earn their place. If you stall a few inches up, you are slow off the floor — box squats and speed work fix drive. If your hips shoot back and the bar stalls near the top, the posterior chain is behind, and Romanian deadlifts and good mornings are the answer. Squatting to at least parallel matters here too: Caterisano's EMG study found the deep squat recruited the gluteus maximus significantly more than a half or quarter squat. [5]

What are the best accessory lifts for a bigger squat?

The best squat accessories build the muscles and positions the squat depends on: pause and front squats for the bottom, box squats for drive, leg press for cheap quad volume, and good mornings and Romanian deadlifts for the back and hips that finish the lift. Pick two or three that match your weak point rather than doing all of them.

Accessories are seasoning, not the meal — the squat itself is the main course. Add them after your main squatting, keep them at a slightly higher rep range to build muscle without frying your recovery, and rotate them each block. This is also where you get generally stronger legs and back, which raises the ceiling the squat can reach.

What technique and leg-drive cues matter most?

The cues that add the most kilos: brace hard before you descend, spread the floor with your feet, sit between your hips to keep the bar over mid-foot, and drive up with maximum intent. Better technique is free strength — the same legs move more weight when the pattern is tight and nothing leaks sideways.

Strength is partly a skill, so treat every rep as practice. These are the cues that fix the most common squats we see stall inside Nishaana.

  • Big brace before you descend. Take a deep belly breath, brace 360 degrees against your belt line, and hold it for the whole rep. A stable trunk transfers leg force to the bar instead of leaking it.
  • Spread the floor. Screw your feet into the ground and push your knees out over your toes. It engages the glutes and stops the knees caving as the weight gets heavy.
  • Sit between your hips, not just down. Break at the hips and knees together and keep the bar stacked over mid-foot. Chasing depth by folding forward kills your drive.
  • Drive up with intent. Even on a light warm-up, push out of the hole as fast as you can. Bar speed off the bottom is the strength you are training.
  • Lead with chest and hips together. On the way up, drive hips and chest as one unit. If the hips shoot up first, the bar tips forward and you grind.

Bar position matters too. A low-bar squat, with the bar resting across the rear delts, lets you sit back further and load the hips and posterior chain, which is why most powerlifters use it to move the most weight. A high-bar squat, bar on the traps, keeps you more upright and biases the quads. Neither is wrong — pick the one that fits your goal and stick with it long enough to get strong, since switching resets the skill.

How much does mobility (ankles and hips) matter?

Enough mobility to hit depth with a stacked bar path matters; chasing extreme flexibility does not. The two limiters for most lifters are stiff ankles, which push you onto your toes or into a forward fold, and tight hips, which stop you reaching parallel without your pelvis tucking. Fix those and technique problems often disappear on their own.

Before you assume a form fault is a strength issue, rule out a mobility restriction. Here is where to look and what to do.

  • Ankle dorsiflexion. Limited ankles force you onto your toes or into a forward fold. Do knee-to-wall stretches and weighted ankle rocks; heeled lifting shoes buy you range instantly.
  • Hip flexion & external rotation. You need enough hip range to reach depth without your pelvis tucking under. Deep goblet-squat holds, 90/90 rotations and adductor stretches open it up.
  • Thoracic extension. A stiff upper back rounds under a heavy bar. Foam-roll the mid-back and drill front-rack or overhead holds to keep the chest tall.

A pair of heeled lifting shoes is the fastest fix for limited ankles — they let you sit into a deeper, more upright squat immediately while you keep chipping away at range. Spend five minutes on the specific restriction before you squat, not thirty minutes on a generic routine that ignores your actual limiter.

How do you break a squat plateau?

To break a squat plateau, deload first to clear fatigue, then change one variable — swap rep schemes, add a squat day, or rotate in a targeted accessory — and give it four weeks before judging. Check that you are actually eating and sleeping enough. Most stalls are fatigue or a missing weak-point fix, not a hard genetic wall.

A true plateau is rarer than it feels. Work through these in order before you conclude you have hit your ceiling.

  • Run a deload first. If lifts feel heavy and grindy for two weeks, you are probably fatigued, not weak. Drop volume and load 40-60% for a week and let strength resurface.
  • Change one variable. Swap heavy triples for volume fives, add a squat day, or rotate in pause squats for four weeks. One change, then measure — not five at once.
  • Feed the lift. A squat rarely climbs in a big calorie deficit. If bodyweight and loads are both flat, eat slightly more and sleep more before adding work.
  • Attack the sticking point. Diagnose where the bar stalls and program the matching accessory for a block. Random accessories waste time; targeted ones move the number.

What are the common squat-stalling mistakes?

The mistakes that stall a squat are almost always the same: maxing out too often, cutting depth, squatting only once a week, lifting with no progression plan, neglecting the posterior chain, ignoring the brace, and never deloading. Fix these before you go looking for an advanced program.

  • Maxing out too often. — Grinding near-limit singles every week builds fatigue, not strength. Live at 70-85% for most sets and test the max occasionally.
  • Cutting depth. — Quarter squats let you load big plates without getting stronger where it counts. Squat to at least parallel every session; deeper squats recruit the glutes more.
  • Squatting once a week. — One session leaves practice and volume on the table. Two to three squat days a week beat one on a volume-matched basis.
  • No progression plan. — Turning up and lifting whatever feels good stalls fast. Follow percentages or RPE targets so the load trends up on purpose.
  • Skipping the posterior chain. — A quad-only routine leaves your glutes, hamstrings and back behind — the exact muscles that finish a heavy squat. Program hinges and good mornings.
